Pendlay Row: Form, Benefits & How To Do It


The Pendlay row is a strict, dead-stop variation of the barbell row named after Olympic weightlifting coach Glenn Pendlay. Unlike the traditional bent over row where the bar stays suspended, the Pendlay row resets on the floor after every rep. This eliminates momentum, builds explosive pulling power, and enforces perfect technique.

What Is a Pendlay Row?

The Pendlay row is a horizontal pulling exercise where your torso is parallel to the floor and the barbell returns to the floor after each rep. Every rep starts from a dead stop, which means you cannot use momentum or stretch reflex to cheat the weight up. This makes it one of the strictest and most honest rowing variations available.

Pendlay Row Form: Step by Step

1. Setup

Stand with feet hip-width apart, toes under the bar. Bend at the hips until your torso is parallel to the floor (or as close as your mobility allows). Grip the bar slightly wider than shoulder-width with an overhand grip. Your back must be flat, not rounded.

2. Starting Position

The bar rests on the floor directly below your shoulders. Arms are fully extended. Your shoulder blades should be protracted (spread apart). This is the starting position for every rep.

3. The Pull

Drive your elbows back explosively and pull the bar toward your lower ribcage. The bar must leave the floor with speed and power. Aim to get the bar to touch your torso or come as close as possible.

4. The Lowering Phase

Lower the bar back to the floor under control. Let it come to a complete stop. Do not bounce it off the floor. Reset your position before the next rep.

5. Repeat

Each rep starts from a dead stop on the floor. This is what makes the Pendlay row unique and effective.

The key differences between these two rowing variations:

Common Pendlay Row Mistakes

Mistake 1: Rounding the Lower Back

Mistake 2: Pulling Too Slowly

The Pendlay row is an explosive movement. Pull the bar quickly and aggressively. If you pull slowly, you are treating it like a standard row.

Mistake 3: Not Letting the Bar Stop

If you bounce the bar off the floor, you are using momentum. Let the bar come to a complete dead stop between reps.

Mistake 4: Pulling to the Wrong Location

Pull the bar toward your lower ribcage or navel, not your chest. Pulling to the chest shifts emphasis to the upper traps and reduces lat engagement.

How to Program Pendlay Rows

Pendlay rows work well in the 5-8 rep range for strength and power, or 8-12 reps for hypertrophy. Always perform them early in your workout when you are fresh, as the explosive nature requires full energy.

  • For explosive power: 4 sets of 5 reps with heavy weight
  • For hypertrophy: 4 sets of 8-10 reps with moderate weight
  • For starting strength: 5 sets of 3 reps with heavy weight
